HYROX blends endurance and strength into one of the fastest-growing fitness competitions worldwide. But what does it mean for your health – and how can you train smart for race day?
HYROX is the world's fastest growing fitness competition—and for good reason. But before starting training, one should understand exactly what HYROX does for the body, what the risks are, and how to prepare optimally.
HYROX is a standardized fitness competition founded in Germany in 2017. The concept is simple but challenging: 8 km running + 8 fitness stations —and all in one go, without a break.
Each round (1 km run) ends at a workstation:
Station 1: SkiErg – 1.000 m
Station 2: Sled Push – 50 m
Station 3: Sled Pull – 50 m
Station 4: Burpee Broad Jumps – 80 m
Station 5: Rowing (rowing ergometer) – 1,000 m
Station 6: Farmers Carry (carrying kettlebell) – 200 m
Station 7: Sandbag Lunges – 100 m
Station 8: Wall Balls (medicine ball throws) – 7 to 100 reps
The weight varies depending on the category (Open, Pro, Mixed Doubles, etc.). HYROX takes place worldwide in over 50 cities, making it much more accessible than many other competition formats.
HYROX was founded in 2017 by Christian Toetzke and Moritz Fürste in Hamburg. Toetzke, an experienced sports manager, and Fürste, a two-time Olympic champion in hockey, developed the concept with the goal of creating a fitness competition that is as accessible to amateur athletes as it is to performance athletes. The idea: a standardized format that delivers comparable results worldwide – regardless of location, weather, or daily form. What began in 2017 with a handful of events in Germany is now a global movement with races in over 50 cities across several continents.
HYROX combines aerobic endurance (running, rowing, SkiErg) with anaerobic loads (sled push, wall balls). This mix trains the cardiovascular system in an especially effective way. Studies show that combined endurance and strength training significantly improves maximum oxygen uptake (VO₂max) – a key marker for heart health and longevity.
Unlike isolated strength training, HYROX training activates almost all muscle groups simultaneously. The sled push strengthens quadriceps, glutes, and core; the farmers carry trains grip strength, shoulders, and core; the sandbag lunges challenge legs and stabilizers.
Benefits for muscles at a glance:
The HYROX format results in high calorie consumption – depending on fitness and body weight, athletes burn between 800 and 1,500 kcal during an event. Through the so-called Afterburn effect (EPOC). the metabolism remains elevated for hours after exercise.
Endurance sports combined with high-intensity elements promote the release of endorphins, serotonin, and dopamine. Many HYROX athletes report improved stress resistance, better sleep, and increased self-confidence – not least due to achieving concrete, measurable goals.
HYROX has built an active community worldwide. Group training, shared goals, and joint competition foster social bonds – an often underestimated health factor.
As attractive as HYROX is – those who train unprepared or with poor technique expose themselves to significant injury risks.
Knee problems are among the most common complaints. The combination of long runs and deep lunges under weight significantly stresses cartilage, tendons, and ligaments. Particularly at risk are athletes with pre-existing knee issues or poor squat technique.
Back pain and injuries primarily occur during the Sled Push, Sled Pull, and Farmers Carry. Failure to adequately engage the core or choosing too much weight risks muscle strains up to disc problems.
Shoulder injuries frequently occur during the SkiErg and Wall Balls when movement quality suffers due to fatigue.
Overuse syndromes like shin splints or plantar fasciitis occur due to too rapid an increase in running volume – a classic beginner's mistake.
In the first phase, the goal is to establish the aerobic base and ensure the quality of movement. is ensured.
Running: 3× per week, moderate intensity (Zone 2), building up to about 30–40 km per week. Most athletes underestimate the running component – those who cannot comfortably run 8 km will struggle at the stations.
Strength training: 2-3x per week focusing on functional basic movements: Squats, Lunges, Deadlifts, Rows, Overhead Press. Technique before load.
Get to know the equipment: Those without access to the SkiErg or Sled should specifically seek a box gym or a HYROX training facility.
During this phase, training becomes increasingly competition-specific:
Reduce volume, maintain light intensity. The body needs time to achieve supercompensation. Focus is on sleep, nutrition, and mental preparation.
Here is a schematic overview for beginners without HYROX experience:
Weeks 1–3: Basics & Technique (4× per week)
Weeks 4–6: Volume building (5× per week)
Weeks 7–9: Specific training (5× per week)
Weeks 10–11: Competition simulation (5× per week)
Week 12: Tapering (3× per week)
Recommended training times per session: 45–75 minutes. Quality always beats quantity.
HYROX training is calorie-intensive. If you want to improve performance, you need to eat enough – especially carbohydrates as the primary energy source and protein for muscle building and repair.
Recommendations:
On competition day: 2–3 hours before a carbohydrate-rich, light meal. No experimenting with new foods.
Without adequate recovery, no progress. Key recovery measures include:
One of the most frequently asked questions is: “What is the difference between HYROX, CrossFit, Triathlon, and OCR?” The comparison not only aids the decision-making process but also explains why HYROX is the most attractive format for many athletes.
CrossFit and HYROX share the functional fitness philosophy but differ fundamentally in structure and accessibility.
HYROX:
CrossFit:
Conclusion: HYROX is more predictable and beginner-friendly. CrossFit offers more variety and more developed community structures (boxes), but requires more technical knowledge – especially in weightlifting.
Triathlon (swimming, cycling, running) is the most well-known endurance multi-sport format. HYROX fundamentally differs with its strength-endurance mix.
HYROX:
Triathlon:
Conclusion: Triathlon is the format for pure endurance types. HYROX is better suited for those who want to train strength and cardio equally – and for those who don't want to sit on a bike for hours.
Obstacle races like Spartan Race or Tough Mudder have many similarities with HYROX – but also crucial differences.
HYROX:
OCR:
Conclusion: OCR events offer more experience factor and outdoor atmosphere. HYROX scores with clear performance measurement, weather-independent format, and better comparability over time and locations.
How long does one train for a HYROX event? For absolute beginners, a preparation time of at least 12–16 weeks is recommended. Experienced endurance or strength athletes can prepare specifically within 8 weeks.
Is HYROX suitable for beginners? In principle, yes – the open category is accessible to everyone. However, a solid basic fitness level is important before starting. Those who have never exercised regularly should first build a general fitness base.
What does a HYROX starter package cost? The registration fees typically range between 80 and 150 euros depending on the event location and booking time.
What equipment do I need? A good running shoe with sufficient cushioning is essential. Many athletes also use training pants made of stretchable material, gloves for the sled, and magnesium powder for the farmer's carry.
Can HYROX be combined with other sports? Yes. HYROX complements swimming, cycling, and traditional strength training well. A well-thought-out weekly plan is important to avoid overtraining.
HYROX is much more than a trend – it is an effective, holistic training format with proven health benefits for the heart, muscles, and psyche. At the same time, anyone who starts unprepared or neglects technique and recovery risks injury.
The formula for success: Structured preparation, clean movement technique, adequate sleep, and nutrition – then nothing stands in the way of a successful HYROX finish.
